Jet Lag in Japan — How to Recover Faster and Start the Trip Well
Jet lag is the invisible tax on long-haul travel to Japan. The time difference between Japan and most travelers' home countries — 9 hours from the UK, 13 to 17 hours from the US East and West Coasts, 1 to 2 hours from Australia's east coast — means arriving with a body clock that disagrees with local time by enough to affect the first 2 to 4 days of the trip.
For a 7-day Japan trip, spending the first 2 days in a fog of jet lag is a meaningful portion of the total experience. Here's what actually helps — and what doesn't — based on how jet lag works physiologically rather than how it feels intuitively.
How jet lag actually works — the physiology worth understanding
Jet lag is caused by a mismatch between your body's internal circadian clock and the local time at your destination. The circadian clock is regulated primarily by light exposure — specifically, the timing of light hitting the retina sends signals to the suprachiasmatic nucleus (SCN) in the hypothalamus, which coordinates sleep timing, hormone release, body temperature, and dozens of other physiological processes.
When you fly east (as travelers from Europe and North America do when flying to Japan), you're compressing time — your body experiences a shorter day than usual. Eastward travel is generally harder to adjust to than westward travel for this reason. Traveling from New York to Tokyo crosses approximately 14 time zones eastward — your body's clock says 11 PM when Tokyo time is 1 PM the following day.

The flight — what to do before you land
Set your watch to Japan time immediately when you board: this is psychological preparation as much as practical. Orienting your thinking to Japan time from the moment you board reduces the mental friction of calculating time differences during the flight.
Sleep according to Japan time, not current time: if it's daytime in Japan during your flight, try to stay awake. If it's nighttime in Japan during your flight, try to sleep. This is the most important jet lag intervention available on the flight itself — arriving at your destination having already partially shifted your sleep timing reduces the severity of the first day.
Most flights from North America to Japan depart in the afternoon or evening and arrive in the afternoon or evening local Japan time: a typical Los Angeles to Tokyo flight departs at 11 PM, flies approximately 11 hours, and arrives at 4 AM the following day — which is 8 PM the previous day in Tokyo. Sleeping on the flight, which feels natural at that departure time, aligns with arriving at a reasonable evening hour in Tokyo. This is a favorable flight timing for jet lag management.
Hydration: aircraft cabin humidity is approximately 15 to 20% — significantly lower than comfortable indoor humidity (40 to 60%). Dehydration worsens jet lag symptoms and general fatigue. Drink water consistently throughout the flight. Avoid alcohol and minimize caffeine during flight hours that correspond to Japan nighttime.
Melatonin: melatonin is a hormone produced by the pineal gland that signals sleep timing to the circadian system. Taking 0.5 to 3 mg of melatonin at Japan bedtime (10 PM to midnight Japan time) during the flight and for the first 3 to 4 nights after arrival has reasonable evidence supporting its effectiveness for eastward jet lag adjustment. Lower doses (0.5 to 1 mg) appear to be as effective as higher doses for circadian shifting. Melatonin is available over the counter in most countries; consult a physician if you take other medications.

Stay awake until Japan bedtime: the most important rule. Arriving at your Tokyo hotel at 3 PM with an overwhelming desire to sleep — because your body says it's 2 AM — is the defining moment of first-day jet lag management. Going to sleep at 3 PM means waking at midnight, being awake until 6 AM Japan time, and compounding the misalignment for day two. Staying awake until 9 or 10 PM Japan time, then sleeping through until 6 or 7 AM, produces a dramatically better day two.
Get outside in natural light as soon as possible: light is the primary regulator of the circadian clock. Exposure to bright outdoor light in the morning and early afternoon of Japan time signals to your circadian system that this is the active period. A 30-minute walk outside in the mid-afternoon after arrival — even if the destination is just a nearby convenience store and back — provides meaningful light exposure that accelerates adjustment.
Avoid long naps: a short nap (20 to 30 minutes maximum) in the early afternoon of Japan time is acceptable if exhaustion is severe. A 2 to 3 hour nap in the afternoon delays adjustment. If you must sleep, set an alarm for 25 minutes.

For travelers from North America and Europe (arriving in Japan having crossed eastward): seek bright light in the morning and early afternoon Japan time (8 AM to 2 PM). Avoid bright light in the late afternoon and evening Japan time (after 4 PM) for the first 2 to 3 days. The evening light suppresses the melatonin production that signals sleep preparation, delaying the adjustment.
Practical application: plan outdoor activities for the morning and early afternoon of the first two days in Japan. Schedule museum visits, indoor temple halls, and evening dinners for later in the day when avoiding outdoor light is appropriate. This structure aligns the high-energy portion of the day with both the best jet lag management strategy and the best times to visit outdoor sites (morning light at temples before crowds).
Screens and artificial light at night: blue-spectrum light from phone and tablet screens suppresses melatonin production. Using screens extensively in the hour before Japan bedtime (11 PM to midnight) delays sleep onset. Night mode (reduced blue light) on devices reduces but does not eliminate this effect. The most effective intervention is simply limiting bright screen use in the 60 minutes before intended sleep time.
Caffeine — how to use it strategically
Caffeine's primary mechanism is blocking adenosine receptors — the receptors that accumulate sleep pressure throughout the day and signal sleep readiness. Used strategically, caffeine can maintain alertness during the critical stay-awake hours of the first Japan day. Used poorly, it delays sleep onset and worsens the following day.
The strategic approach: caffeine in the morning and early afternoon Japan time (before 2 PM) — green tea, coffee, or Japan's excellent canned coffee from convenience stores — maintains alertness during daytime hours without significantly affecting nighttime sleep. Caffeine after 3 PM Japan time, for most people, delays sleep onset enough to be counterproductive for jet lag adjustment.
Japan is a genuinely excellent country for caffeine management: matcha green tea provides a gentler, longer-lasting caffeine effect than coffee; the convenience store coffee selection is exceptional; and vending machines selling hot and cold canned coffee are on nearly every block. The caffeine infrastructure for jet lag management is everywhere.
The first two days — realistic expectations
With good jet lag management — staying awake until Japan bedtime, morning light exposure, strategic caffeine, melatonin at night — most travelers from North America and Europe feel functionally normal by day 3 in Japan. Days 1 and 2 involve some degree of fatigue and cognitive slowness that is unavoidable at the physiological level.
Planning the itinerary around this reality: day one in Japan is not the day for a complex Shinkansen journey to a new city, a crowded outdoor market requiring navigation, or a restaurant with a 45-minute queue. Day one is for the hotel neighborhood, a short walk to a nearby convenience store and temple, a simple dinner within walking distance, and sleep at 9 or 10 PM without guilt.
Day two is typically better than day one — some fatigue but improved cognitive function and the beginning of genuine engagement with the trip. Day three, for most travelers, feels like Japan has arrived properly.
Travelers from Australia and Southeast Asia — minimal adjustment needed
Travelers from Australia's east coast (Sydney, Melbourne) face a time difference of approximately 0 to 2 hours depending on the season — effectively no jet lag adjustment required. The main fatigue factor is the flight duration (9 to 10 hours) rather than circadian misalignment.
Travelers from Singapore, Malaysia, and other Southeast Asian cities face 1 to 2 hour differences — similarly minimal. The advice for these travelers is simpler: stay hydrated on the flight, arrive and proceed with the Japan schedule, and don't overcomplicate the adjustment that isn't significantly needed.
What doesn't work — managing expectations
Trying to "push through" jet lag with willpower: jet lag is a physiological condition, not a mental one. The cognitive impairment, the fatigue, and the sleep disruption are caused by specific hormonal and neurological misalignments that willpower cannot override. Working with the biology (light exposure, melatonin, consistent sleep timing) produces better outcomes than ignoring it.
Staying in bed when you wake at 3 AM: waking at 3 AM Japan time is expected for North American travelers on days 1 and 2. Lying in bed attempting to sleep after 60 minutes of wakefulness is usually less effective than getting up, doing something quiet and low-light (reading, not phone scrolling), and returning to bed when sleepy again. The anxiety of not sleeping compounds the difficulty of returning to sleep.
Alcohol as a sleep aid: alcohol reduces sleep onset time but significantly degrades sleep quality — reducing REM sleep, increasing fragmented waking, and producing a next-day fatigue that compounds jet lag rather than reducing it. A drink with dinner in Japan is fine; drinking to induce sleep is counterproductive for jet lag adjustment.
Jet lag from a long Japan flight is real, manageable, and temporary. The travelers who handle it best are the ones who treat day one as a transition day rather than a lost day — get outside, stay awake until a reasonable local bedtime, eat at local meal times, and accept that day two will be better than day one and day three will be better than day two.
